How to Support Testosterone with Sleep, Food and Exercise: What Works

Before thinking about medication, sleep, losing belly fat and the right amount of exercise do the most for testosterone. Most "miracle foods" and testosterone boosters have weak evidence.

How to Support Testosterone with Sleep, Food and Exercise: What Works

Key points

  • Losing belly fat and sleeping 7–9 hours are the two things that help testosterone most.
  • No single food clearly raises testosterone. Focus on a balanced diet, enough energy and not cutting fat too low.
  • Zinc and vitamin D help only if you are deficient. Most testosterone boosters lack good evidence.

"Hormone optimisation" sounds as if it needs a drug or an injection. In reality, what I use with almost every patient before talking about medication is getting daily life back in balance. Many men who come in with borderline testosterone find their levels rise on their own, without any medication, once their sleep improves and their belly shrinks.

This article separates clearly what has evidence from what is only belief.

1. Losing belly fat: the most effective step

Belly fat converts testosterone to oestrogen and suppresses the signals from the brain. Meta-analyses show that the more weight you lose, the more testosterone rises (read testosterone, diabetes and NCDs).

  • First goal: lose 5–10% of your weight over 3–6 months.
  • A man's waist should be less than half his height.
  • If you cannot lose weight on your own, there are medical options, such as GLP-1 medicines, as a doctor assesses.

2. Sleep enough, and treat snoring

Most testosterone is released during sleep. In a study of healthy young men restricted to 5 hours of sleep a night for just one week, daytime testosterone fell by about 10–15%.

  • Sleep 7–9 hours and wake at the same time every day.
  • Avoid caffeine after early afternoon and cut down screens before bed.
  • If you snore loudly, someone has seen you stop breathing, or you are very sleepy during the day, get checked for sleep apnoea.
  • If you work shifts, arrange one long, continuous sleep period in a completely dark room.

3. Exercise the right amount

  • Do resistance training (weights, bands or bodyweight) at least 2–3 days a week.
  • Do 150 minutes of aerobic exercise a week in total, such as brisk walking, cycling or swimming.
  • Beware of very hard training combined with eating too little, which is seen in long-distance runners and people dieting strictly. This low-energy state really does suppress hormones.

If your goal is muscle, read how much TRT helps build muscle, and how to build muscle right.

4. Diet: the overall pattern matters more than any single dish

There are endless posts about "testosterone-boosting foods". Here is my summary of the evidence:

Food or beliefWhat the evidence says
Egg yolks "contain good cholesterol, the raw material for testosterone"The body makes enough cholesterol itself. Eggs are good-quality protein but do not raise testosterone directly (and egg yolk is not HDL)
Red meat, liver, oystersSources of zinc and B12, which help people who are deficient. Choose unprocessed and eat in moderation
Oily sea fish, omega-3Good for the heart and inflammation; direct effect on testosterone is unclear
NutsHealthy fats and minerals, good for blood vessels; effect on testosterone unclear
Cabbage-family vegetables "lower oestrogen"Healthy, but no human evidence that they lower oestrogen meaningfully
Garlic "lowers cortisol and raises testosterone"Most data come from animal studies
Soy milkMeta-analyses show that normal amounts of soy do not change testosterone in men. Fine to eat, nothing to fear, but it does not raise it either
Very low-fat dietsA meta-analysis found they may lower testosterone slightly; do not cut fat too low

The big principles that actually work:

  • Enough protein at every meal, plus vegetables, fruit and whole grains
  • Healthy fats from fish, nuts and suitable plant oils (read eating fat is not wrong)
  • Less sugar, fried food and processed food
  • No extreme calorie cutting
DiagramFoods to boost testosterone: myth vs evidence

Beliefs the evidence doesn't support

  • Egg yolk is a direct raw material for testosterone
  • Cabbage lowers oestrogen
  • Garlic raises testosterone (mostly animal studies)
  • Soy lowers testosterone

What really works

  • Enough protein each meal, vegetables, whole grains
  • Healthy fats; don't cut fat too low
  • Less sugar, fried and processed food
  • No extreme calorie cutting

5. Alcohol, smoking and other substances

  • Heavy drinking suppresses hormones and damages the liver; keep it as low as possible.
  • Smoking damages blood vessels, which affects erections more than hormones.
  • Cannabis and some recreational drugs are linked to lower testosterone and sperm counts.
  • Long-term opioid painkillers and steroids suppress testosterone. If you need them, talk to your doctor.

6. Supplements and testosterone boosters

  • Zinc: helps men who are truly deficient. Taking more does not push testosterone higher, and long-term high doses can cause copper deficiency (read zinc and men's health).
  • Vitamin D: randomised trials in men who were not deficient found that supplements did not raise testosterone, but deficiency should be corrected for bone health (see calcium, zinc and vitamin D).
  • Ashwagandha: small studies found a slight effect; better evidence is still needed, and there are reports of liver effects.
  • Tribulus, tongkat ali and combination formulas: weak or conflicting evidence, and some products have been found to contain undeclared drugs or hormones.
  • DHEA: buying it to take yourself is not recommended; read DHEA and pregnenolone.

7. Stress and relationships

Chronic stress affects sleep, eating and sex drive, which in turn affect hormones. Managing stress, making time for your partner and talking openly about sex are parts of care that I take seriously.

When to see a doctor, and how the clinic can help

If you have made serious lifestyle changes for 3 months and your symptoms have not improved, or you have clear symptoms from the start, such as loss of sex drive, no morning erections, breast enlargement or shrinking testes, get a systematic blood work-up (read symptoms of low testosterone).

At Dr. Kris Clinic, I help you plan sleep, diet and exercise tailored to you, test hormones at the right time and, only if necessary, consider medical treatment. Consultations are available at the clinic in Surat Thani or online, in English.

Frequently asked questions

Which food raises testosterone the most?

No single food clearly raises it. What works is a balanced diet, enough energy, not cutting fat too low and losing belly fat. Zinc-rich foods help only people who are deficient.

Does soy milk lower testosterone?

Combined analyses of studies show that normal amounts of soy do not change testosterone levels in men. You can eat it as usual.

Does lack of sleep really lower testosterone?

Yes. Sleeping only 5 hours a night for one week lowered daytime testosterone by about 10–15% in healthy young men.

Do testosterone boosters sold online work?

Most have no good evidence of raising hormones meaningfully, and some products have been found to contain undeclared drugs. Talk to a doctor before using them.
